Refreshing 22km trails run in the hills

Saturday 30th June Ran 22km in 2hr 18.23 HR-138. Splits; 67.45/70.38.

Darlington to Great Eastern Highway (past Mundaring) and back on Railway heritage trail. Which is my favourite place to do a long run these days, especially since I discovered the excellence of trail running in the last 3 years.

Had the usual 4-5 hours of sleep (which has been the norm this week, my obsession with watching Wimbledon on late night tv is partly to blame...), and woke at 5am just in time to see Safin and Federer battling out the third (tiebreaker) set. Very good to watch, and after about 3 toilet stops I finally got away...partly due to the encouragement of my wife who told me "I'd better get out there as she didn't want to hear me whinging about not doing a long run for the next few days..."..
Which is very true and fair enough...so I'm glad my wife, said the right thing...

Got to Darlington about 0730hrs, and of course the hills training group had started about 30-40minutes earlier, so it was a solo run for me...Which was fine, as I wanted to take it pretty easy this morning with TAPER time starting to come into effect (only 8 days now until the Perth Marathon)...Plus I wasn't sure how my dodgy toes would go, or whether my right thigh (the dog bitten one from Monday) would go, as I hadn't run on 'em all week really. Right thigh was a little tender in the first few km but once it got well warmed up it was fine. Also wasn't sure how I'd go running with all these antibiotics in my system...so lots of reason to take it very easy today in my last long run before the Perth Marathon on July 8th.

As I ran up the gravel trail with the beautiful refreshing sounds of a winter creek on one side and birds and frogs all around, I thanked God for the chance to share in some of his less spoiled creation...It doesn't get much better than this...

Saw a few of the regular runners (and some of the recent Comrades 89km finishers)just before Mundaring and exchanged waves and hellos....
Was hitting about 6min 30 per km in the first couple of km, but started to gradually get faster, going through the 9.5km in Mundaring in 57min 45, and then the next 1.5km in just 10 minutes to turn at 11km (great Eastern Highway) in 67min 45. Took a 4 minute break here to drink 500ml of powerade, and get gravel out of my shoe...Ran with heavy inserts again seemed ok...Then relished the downhill to split the next 1.5km in 8 minutes which is about 5.59 per km. SDecided that was faster than i wanted if I was going to keep the heart rate under 145 today, so backed off the pace a bit,and just enjoyed the run back to Darlington, qdrinking my last 100ml of powerade at about the 100min mark...

The rain stayed away for my entire run, although I didn't really care that much it was nice to not come home with wet shoes...A refreshing long run done, which ensures I am ready for next weekend. Hope to have a good 10k race tomorrow, and then its mostly logistical challenges to deal with if I am to smash the 3.55 PB, and hopefully have a shot at the sub 3.30.....

Resting heart rate was 43!!!!!! yesterday my equal second best ever, so looking good, despite a disaster week at work, dog bite and only 20 hours worth....due to various hassles, commitments. Although we did do a Resus course so get paid for about 26 hours...

Comments; Cruisy long run, which was an enjoyable way to push aside some of the mental, financial, relationship and physiological frustrations of the week, plus it put in place the final long run I was keen to get done before the Perth Marathon next week as my taper is now fully operational. Physiologically I should be in top notch shape if I can maintain the good and extremely significant lifestyle adjustments made in the last 7-8 days, get a lot more sleep!, and get off the antibiotics, plus fully recover from dog bite. Spent most of the week, dealing with dog bite I received at work (still on antibiotics for it to avoid infection), doing resus course at work, getting a flat tyre at work, locking keys in car at work and basically having a pretty pathetic week in many respects. Enjoyed watching wimbledon on tv, but it cost me way too much sleep time, so by saturday night I was a total wreck, from less than 5.5 hours per night all week long. Then ate lots of exotic tasty (but very unhealthy high in fat) food at resturant for my mums birthday, along with way too much potato chips (while watching the Wiz (Jeff Farmer) and the Dockers destroy carlton on tv, and emerge as a finals chance once again!) ,plus too much chocolate and lollies in the last 24 hours, which resulted in a lengthy procession of diahorrea starting last night and continuing this morning...Between another 4-5 hour sleep night on the couch (4th night in a row), and the regular visits to the toilet, any chance of heading to lake Monger to race a 10k was killed off, so I stayed at home and tried to get my worn out body sorted out instead while the stormy winds and rain raged outside. So sunday a wasted day trainingwise, but I think we have enough stuff banked for a serious shot at PB next weekend if God allows me the opportunity, and helps me to fight off these satanic attacks that have struck at me all week long...must be doing somehing very right tt to cop so much attack from the evil one, maybe its the lifestyle adjustment, something I have been hoping to do for years...Anyhow have a win or two on the myriad of hassles I am dealing with right now, trust God, and hope Kathryns baby stuff goes relatively smoothly and the crucial things will be ok....Hopefully look back one day thank God, and be glad I persisted through the storms of life....

Secret 10k reps session II yields improved 43min17 effort

Sunday June 24th; Ran my secret 10k reps session in 43min 17, [+ added a 300m rep (1min 06 HR 186) at the end cos I felt pretty good]. Heart rates 183-198. Rests; 7 minutes of active recovery (jogging) between reps. Average speed per km for 10k reps session 4min 19.79 per km.

This morning I woke up with a resting heart rate of 44 beats per minute!!! Wuhoo, my best this year so far by a long way, and pretty close to my all-time best reading ever which is 42 from 2003. My second best ever is a 43 in April 2005. I hit the 44 once in March 2006, 5 times during 2005, several times in 2003, twice in 2002 and none in 2004. So this is the best indicator so far that I am hitting peak cardio-respiratory fitness just in time for Perth Marathon 2007, so if I can continue in this direction, smashing my 2004 P.B. of 3.55 looks very likely! Two weeks to get it right.

So I knew what I needed to do was to head for the track to do a 10k reps session and push home the advantage further!...Knowing I was physiologically and mentally ready to take on this demanding session. Decided to stay indoors yesterday and ride out the stormy weather plus catch up on online stuff, have a cruisy r and r (rest and recovery) day, after another solid week at work. Weather looked the best its looked for about 48 hours so made the most of it.

So onto the bumpy Noranda grass track with the camber in lane 1 (maybe I should find a better track, but its just too far to travel). South Westerly winds blowing throughout, so front straight was hard work, and the back straight had a nice cruisy tailwind.

Decided to really attack my first rep and work on getting as close to 4.15 per km pace as possible. Went through my first 1k of this session in 4.05, and a HR of 186, so good solid start. Heart rates were in 190's for my next 2 reps, as I pushed the pace hitting around 4.14 to 4.16 per km pace. Vomited water a bit after the 198 heart rate, and decided to take it easy on the next rep. (A heart attack is not my aim.) Then cranked it up to 192 again on one of my last reps but the rest of my reps were in the 183-189 zone as I persistently churned out 4.17-4.34 per km pace.

Felt surprisingly good after my last rep, and thats when I thought I'd add an extra 300m sprint at the end, just to add one extra edge to one very satisfying reps session! Then it was warm down jogging, and stretch the quads,hammys, and calves which is my normal warm down routine after every race and track session especially.

An excellent session very happy with it which is only a few split seconds shy of a 1 minute improvement on the 44min 17 I did on 20th May 2007 A.D. see;

Comments; An instant replay of last week almost. Another hardcore week at work, culminating in a tough slog in the rain for several hours on Friday afternoon. On the bright side hopefully Kathryn and I will be ready for some of the myriad of bills coming our way in July, as the birth of our baby draws ever nearer. Should be sometime in the next 1-6 weeks I hope. i.e. before 12th August.

No training in the week, and I once again really needed to recover from work on Saturday, despite Daves tempting offer of a group trails run, plus the possibility of catching up with the intrepid comrades (89km) runners at the Hills Training group. Plus the need to ration petrol money also obvious. The stormy weather of heavy rain, gusty winds, and lightning strikes was not very inviting anyway. Clarkson substation non-operational due to lightning strikes leaving much of northern suburbs without power. Our power flickered once, but no problems really here. Glad I stayed indoors. So that left only sunday to train, and once again, like last week it was a case of which session is priority numero uno. Reps was the answer, so long run and time trial were relegated to "maybe next week" status.

Two weeks to go, and I am quietly confident my Perth Marathon plans of a 3.29-3.49 are looking good, and that elusive P.B. is a strong possibility (assuming of course God allows our baby to come on the right day, if not, I'll just have to wait for some different races, cos even though it would be a huge disappointment, Kathryn and our baby come first for sure!)...

Very happy with the 10k reps session, the one minute improvement there and the 44 resting heart rate huge positives.
So the Nine challenges remaining;
1-need a new watch
2-90% sure I need new shoes
3-both bikes are barely operational.
4-a couple more reps sessions would be nice although the most important one is on the board as of 24/6/07.
5-my race times have been mediocre/poor mostly so far in 2007.
6-the whole baby,work,money,bills thing is proving to be tougher than expected, and hoping for things to just stabilise a bit more in that department in the coming weeks.....
7-I'd like to nail 1-2 more timetrials over 10-20km next week.
8-I'd like to get one more decent long run of at least 19-22km next weekend.
9-I'd like to keep best weekly resting heart rate under 46 for the next 2 weeks.

Eye of the tiger stalks a 16km run in 84min and Cruisy 16k ride on MTB

Sunday 17th June PM; Ran about 16km in 84min 24 secs
Heart Rate; 165. (5min 16 per km average speed)
5.4km Splits; 26min.44/ 28min.38/ 29min.02. A time-trial session (not a slow (LSD or OD) long run and too short to be an LFD run).


Did a downhill/uphill out and back course from near Swan Rd (corner of Morrison Rd and Pechey Rd) to Balfour Rd (incorrectly signposted on the trail as Innamincka Rd) and back along the Railway Heritage Trail, which is a gravel walking track where the old railway went many decades ago. The spot where I started near Swan Rd still has a well preserved remains of "Swanview Station". Railway Tunnel is on other side of Morrison Rd. Unsure of the exact distance but after checking distances on the signposts I've decided to go with about 2.7km per section which makes it about 5.4km per lap and about 16.2km. Initially I thought from old measurements I had done on the map that it was 2.5km (5km), and therefore thought I had run 15km, but for now I think it was 16km. Might have to take the mountainbike up there and see what the cycle computer says....

As this weekend went on I realised my plans of doing a 32km long run, a 16km timetrial and a reps session were not going to happen, and the best I could do was to decide which were the most important sessions, and how much time I had to do them, and how I felt mentally and physically in taking them on. In the end I decided the timetrial was the one I most wanted to do this week. Better one good session this weekend than none. Figured the 32km was going to take too much continous time out of my day, and that I wasn't ready physically and mentally for reps today.

So instead of having a shower after my ride, I had a bit to eat, said goodbye to my wife as she went off to her "girls day out" stuff, and then decided to head up to the trails to Pechey Rd where the beautiful bush meets the trails. Put the heavy inserts in my shoes, and they were not too bad, maybe I should have run with them in the Freo Half...

I tried to get some lighter shoe sole inserts at Jim Kidds yesterday but the cheapest was $40, and that is half the price of a new shoe, so unless I can get some cheap from Kmart or something, I'm going to have to persist with the heavy sole inserts until I buy some new shoes, hopefully in 2 weeks when I get paid again...Cos I'll need to wear 'em in a little before the Perth Marathon in 3 weeks.

Going to Swan Rd brought back a few memories of good times Ive had in this location in the past, as I ran down the trail with powerade stashed at the start for use on lap 2. Beautiful views of the city down below the scarp in the distance, I guess thats why they call it Swanview. Downhill for the first 2.5 to 2.7km and I made it to Balfour/Innamincka Rd in 11min 49, which was the 3rd road I came to. A few walkers, mountainbikers, dogs, but pretty peaceful run most of the way, and a little softer than running on bitumen. Found it hard to go under 15 minutes on the uphill leg, and wasted a bit of time drinking and carrying powerade on the second lap, and it got rather hard as I expected on the 3rd lap, with a sub 14min for the downhill the best I could muster. Felt a bit sore afterwards, so I know I got the fast K's into the legs that I missed out on getting at the Freo Half (due to the blisters)...

If I can nail two more of these sort of runs I'll be a lot happier going into the Marathon. If I can get some reps done, I'll be able to run these sort of time trial runs much quicker. Ideally I'll be aiming to try and run around the 4.45-5.15 per km pace for a large part of the Marathon (42.2km) in 3 weeks time, which I need to!!, in order to nail that 3.29 to 3.49.

So a very satisfying session, which I hope keep things on track, and makes this week a half successful week instead of a pathetic week.

Just trying to get into a better frame of mind mentally for the day. Not really going after anything substantial, been busy at home this weekend, with the wife 35 weeks pregnant tomorrow, its all go,go,go at the moment....Plus had a reasonably full-on week at work as usual, with not much sleep and 36.5 hours of meter reading this week, so needed a bit of r and r (rest and recovery) this weekend. Comments; Only 3 weeks to go now until the Perth Marathon...Managed to catch up on a bit of sleep this weekend, as by Friday night I was pretty frazzled after yet another week of less than 6 hours a night stuff...So this weekend it was all about sleeping in, and recovering from work, much to my frustration. Feel like my training is sliding again a bit like the Dockers last night in Darwin. Juggling demands of work, my heavily pregnant wife Kathryn (she is 35 weeks tomorrow), and various financial and emotional pressures was all becoming a bit too much this week again, so decided on Friday night, that I really needed to take it easy this weekend for at least 24 hours....cos there is too much responsibility on my shoulders, if I lose it emotionally or physically the consequences are significant, so I have learned from the past from when I was at Uni and other times there are times you just have to go into recovery mode.

I guess now is a good time to count the blessings God has given me, and reevaluate where I am at and where I would like to go from here, which is the process and the attitude I try to keep coming back to, so as to make the most of "the journey" (like Tommy Emmanuel song...), rather than get bogged down in the frustrations and disappointments.
Twelve Positives;
1-Did a 3k ladder this week, nothing incredible, but still a good little session to get done.
2-Paid my WAMC (marathon club) membership.
3-Nailed a pretty hardcoreish week at work.
4-Got the sleep counter above 42 hours (6 hours per night) for the week.
5-Managed to get another sub 50 resting heart rate week.
6-no new major injuries that I am aware of.
7-my worn out mountainbike is currently operational (although the top cog of the top 5 gears is non-operational)...which gives me a useful cross-training option.
8-Kathryn and baby are soldiering on into week 35 tomorrow, and no major problems (other than a lot of discomfort and back pain for her as the stomach stretches towards maximal size.)so far that we know of.
9-still have a pretty substantial endurance base in place from the last month or so especially.
10-I've had some useful hitouts in the Challenge 10k and Freo Half (21.1km), plus done some occasional reps in the last 2 months.
11-nailed a 16km timetrial run which gives me some more confidence in my chances of a PB this year, and something to build on for the next 2 weeks.
12-sub 4 hours and a P.B. still looking very likely.

Eight Challenges;
1-need a new watch
2-90% sure I need new shoes
3-both bikes are barely operational.
4-disappointed in my lack of reps sessions.

3k ladder @ Noranda

Tuesday 12th June 2007; Ran 3k ladder at Noranda track in total time of 11min 58.36.

Heart rates; 168/183 /// 180/186. Rests 4min 30ish...

Finished 8 hours worth of hard yakka work in Morley, and cos' I was pretty close to home and had the sense to pack my training gear in the car this morning, I headed for the track on the way home, to get in a quick ladder session to sharpen up my speed a bit. Was way too worn out from work to do anything particuarly hardcore, but figured a cruisy 500m/1km/1km/500m wouldn't be too daunting to get done quickly, and if I get to planned 10k reps, 2k reps or 4k reps later in the week, this session will help me to be ready to really go after some decent times. Have done too much running around 4.30-5min per K (in races) and 5.45-7min per K in my long runs, so feel the need to do some intense work around the 4min flat per km zone, and to get some heart rates in the 180's as I need some high intensity work if I am to be fit enough to go deep after the 3hrs.25-3.40 marathon time, sort of zone. Lights were on at the track and some runners there running 600m's just as I finished my session. Ran with the heavy inserts in my shoes (can't risk anymore blisters!), which felt a little awkward sometimes, and certainly felt heavy made it hard to maintain fast pace, but that can only make me stronger. In the 500's i was hitting the first 100m in 18 secs, and the 4.03 1km felt good. I knew I had worked it fairly strongly (as evidenced by the heart rate of 183), but still felt I had a little left, so pleasing to get that one on the board. Struggled a bit to hold it together in the 3rd and 4th reps, probably due to (a) tired legs from the 8 hour slog at work, and (b) not having done reps since the 10k reps I did on May 20th so about 3 weeks ago. Shame shame shame on me (as derryn H used to say), for not doing reps for 3 weeks! Hopefully I can get 1 or 2 more hardcore sessions done at some stage this week, maybe if I do it on Saturday, and do my long run on Sunday that might do it....Other thought is maybe I will run the first 16km of my long run very hard to simulate a time trial and then cruise the next 16-19k after that...so I can get my time trial over 16k as well as my long one done in the one session since I am so time poor these days...
Reps and 16k time trial the main priorities this week followed by 32k-35k long run...
So nice to get the week off to a good start, heres hoping it all comes together this week. Must sort out watch and shoes issues........2 more sleeps until payday...

Finished my fifth Freo Half despite blister fiasco

Sunday 10th June 2007; Ran Fremantle Half Marathon (21.1km) in 2hrs 11minutes.
Heart rate at end 156. Splits 52min/79min.

Coming off 4 hours sleep, with a broken watch, shoe problems, barely enough petrol to drive to the location, and as usual leaving my heavily pregnant wife at home, combined with my failure to get any reps done in the last 2 weeks, it would have been very easy to just stay at home and not run today. I had plenty of excuses not to run. However I wanted to keep the streak I started in 2003 alive, and run my fifth Freo half. More importantly I need some racing mentally and physically to improve, and its the best race opportunity I have close to the Perth Marathon to do a half marathon and get a feel for where I am at in my marathon preparations. Plus I was keen to see how Epi and others would go. Another major reason to be there was because its a beautiful location to run in with the ocean, ships, and islands alongside all the way, and some truly beautiful views, which didn't disappoint.

Its also a relatively easy course, so a fast time is always a possibility. Arrived 15 minutes early, and was able to warm up a bit which was good as the wind chill was noticeable, although nothing like as stormy as it has been in some previous years. Decided to put some black ducktape on the holes in my sole inserts in my shoes which appeared after last weeks 34km long run. The other inserts I ran with on Monday for the 5.25km I figured would be too heavy to race in. This proved to be a very foolish decision which destroyed any chance of a good time today, and made it tough,tricky and painful to just finish. Although the ducktape holding my watch together has done its job as a temporary measure to keep the watch operational in the last few days, until I make it to payday. Wore my Freo hat again, and they negoiated a stubborn bunch of tiggers, who fought to the end that afternoon. Freooooo way to go! Hit 'em real hard send 'em down below...

Got a fairly good position in the bunch and worked fairly strongly, to hit McTaggart Cove (a street), in 8min 54secs. Went through 2.5km in 11min 33 which was a few seconds slower than I wanted but still not too bad (my target time was 11.15) at around 4.39 per km. Then the course modifications for this year kicked in and the loop turned out to be a lot longer than I expected... Started to get passed a bit during this time so suspect I started to drift out towards 5 minutes per km so running at a similiar pace to my Challenge 10k a few weeks ago (about 4.40's and 4.50's), which is what I expected given the lack of reps in the last 2 weeks. Was hoping the distance work I had done would be enough strength to get me deep into the 1.40's for the Half, and maybe even a PB and/or a 1.39.... Went through Mctaggart Cove again at the end of loop ONE in 25min 12. Decided to try and target about 45-48 minutes for the turn near Woodmans point which is roughly about 10.5km. Felt good for a few km, then started to struggle a bit and stopwatch (which was taped onto an old watch to keep it there) said about 35minutes as I passed a Coogee jet ski hire sign. About this time my feet also started to feel a bit sore on the balls of the foot where I had my thorlo socks sitting on top of the ducktape repairs. About 39 minutes in I decided to drink half my powerade, and save the rest and my GU for about 80 minutes in. Felt a lot better after that 200-300ml or so of powerade Started to find a good rhythm again, and had high hopes of going at least sub 1.50, and hopefully sub 1.45 at that stage, although the 1.39 was starting to look unlikely.

Then my feet started to get very sore, and the pain was starting to get a little too intense and constant for my liking. Pushed on but lost rhythm a bit, hoped it would go away by itself, but in the back of my mind I knew I was in trouble. When I rounded the turn in 52 minutes (about 4 minutes slower than I had hoped), I knew that sub 1.50 was starting to look a bit of a challenge now...
Eight minutes later as my stopwatch hit 1 hour my feet were very sore, my pace had dropped right off, and I knew I couldnt keep running like this any longer, unless I wanted cut feet, and a lot of pain. Mindful of the need to keep my feet in good nick for work and training in the next few weeks for the marathon, I decided to stop fighting the pain, and see if taking the inserts out would help. Stopped and did that, and walked for awhile like that, but running seemed to be too painful, and soon walking with no sole inserst was getting very umcomfortable and painful too. So I put the inserts back in near the drink station, and decided to try walking it out. After walking briskly for a little longer I started to find the pain subsiding, and decided I would make sure I did not DNF even if I had to walk/hobble all the way to the finish. However I could see that walking the last 6-8km would keep me on the course until about 2 hrs 30 or longer, and as most of the back marker runners passed me, I decided to try and run/shuffle again just to try and get to the finish a bit quicker, ran on outside of my feet (deliberate pronation or whichever one it is) mostly and shuffled my way up to a decent pace. Soon I was passing the odd slow runner, and my splits through the McTaggart loop section were 1hr 37,1hr 48 at the turn and 1hr 59 with about 2km or so to go...
During this loop section I got a good pace going passed a number of runners and the pain was mostly avoided although it was a rather awkward way to run, at least i was no longer walking. Found a half decent rhythm, and the last 2km or so alongside the beautiful ocean views went by fairly quickly at just over 6minutes per km. Finished in 2hrs 11 well under the revised target of 2hr 20 that I set when I got to McTaggart Cove in 1hr 37. Heart rate was very!!! low for a race in 156, and I was pretty fresh apart from my blistered feet.

So a very disaapointing result timewise, but still a valuable race session, despite the disaster with the blisters. I estimate I am in about 1hr 44 condition at this stage, but my endurance is superior to the last 3 years so a 3.40-3.50 looking likely still at this stage. Four big missions for the next few weeks though is 1. buy new shoes, or run with my heavy inserts, or maybe buy new light inserts 2.
buy new watch, 3. do lots of reps and some decent time trials maybe!!! 4. a couple more long runs/rides to ensure the endurance base I have is maintained.

Comments; Race was a big disappointment, have to sort out some logistical issues there, other than that going well still. Indications from race are that I'm looking good for a sub 4 at this stage. Enjoyed getting out to race again in a beautiful location despite the blisters... Urgently!!!!!!!!! need to do reps though. Failed to do that again after a very tricky week at work...Its getting a bit wearing just now for me, but hopefully some major positives ahead...Overall looking good for a 3.29 to 3.49 I hope. The next two weeks are crucial with reps, 13k-21k timetrials, an easy 32km and an easy 22km. Although I could do the Perth 32, I will probably do both long ones in the hills, as I do know "the excellence of trail running"!
Have to activate my WAMC membership, and if everything goes to plan, and the baby doesnt come on the wrong day, a 3.29 to 3.49 is what I will be aiming for.

slow 47km ride on MTB

Saturday 9th June; Cycled 47km in 2hours 44min 24 from Beechboro to Narrows Bridge in South Perth and back. Heart rate 138 at end.
Splits 1.21/1.23....

Well the red baron seems to be non-operational at the moment so unfortunately my fast light bike not available for me at the moment, and I can't afford to buy one at the moment, although I am thinking of laybying some $200 mountainbikes I saw recently...after i pay my WAMC membership and do 500 other things....Ive told myself a million times not to exaggerate! :-) *LOL*

So I got my tired old Mamba mountainbike puncture fixed at Bikeforce earlier in the week, and decided to take it easy this weekend, and do a ride into the city for something different (variety is the spice of training life), and also to keep something in reserve for Fremantle Half Marathon race tomorrow. Had a lot of trouble with the third cog on my bike, so just rode using the middle cog, which meant I didnt have the top 5 gears of my 15 speed mountain-bike. This combined with the rickety nature of a bike that has done well over 10,000km since I bought it, meant that I was going to be making heavy weather of it all the way....However it was nice to take a break from running my long run as I have done the last 2 weeks, and to have an easy long session. Enjoyed the riverside views of the Swan River, including the scenic helicopter flights ($60 a go), a speedboat going through the water , and lots of other runners,cyclists, and all sorts of people along the south perth foreshore...Was struggling to keep my average speed around the 17-18km/h mark which is the slowest I have been for awhile. I let the stopwatch run for 2 minutes when I got to the Narrows Bridge while I rested and downed my powerade (which would make my second split a 1.21 too.... On the way back, i tried to push the pace a bit doing the old "phantom tri-bars " routine as usual and even getting down low once or twice to reduce wind resistance. This seemed to nudge me into the 20-25km/h zone a bit despite not having my top 5 gears. Even on a steep downhill my max speed for the entire ride was only 32km/h which shows how slow it was...

Still I think I did enough to retain/maintain the long endurance base that I have developed over the last few weeks especially.

I did just over 24 hours at work this week in 4 days (public holiday monday), and would have done more, but they sent me to nedlands/claremont 4 days in a row, which combined with trying to get ahead and ante-natal class III in Subiaco, for our baby due next month, meant I drove to the Nedlands/claremont/subiaco area from beechboro and then back no less than 6 times in 4 days. Its a very tricky location to get to from beechboro during peak hour heavy traffic, even with my secret route to beat the traffic, its a tough drive. By Thursday I was had it from all the driving!
Friday night I had an even more harrowing drive in the darkness on wet stormy roads to get home in time to watch the Eagles (my wifes team) lose to the bombers by a point. Next week will hopefully be better. Worked very hard at work (when I wasn't driving to and fro from it), so that will hopefully help me with the Freo half race tomorrow.

Monday 4th June; Ran 5.25km in 25min 48 secs HR 138 Splits 12.14/13.34 Did 2 laps of Ottawa Park course...Pretty cruisy trying out running with special inserts in my shoes cos my normal sole inserts are getting rather worn out from the long runs I have been doing...

Tough hilly 34km run in 3hr 52

Saturday 2nd June; Ran about 34km in 3hours 52min 40 secs. Heart rate at end of 126.
Some times along the way; 24km; 2hr 36 (6min 30 per km), 30km 3 hr 24. Took a lot of drinks/toilet/rest breaks along the way, plus spent time removing gravel which kept getting into my shoes. Had two such breaks between 24k and 30k, which is one reason that section was so slow...

Was in a hurry this morning and only just managed to get to Darlington by about 0635am, and got my two powerades, 2 GU's & carkeys into my hydration pack which had a full 2Litres of water in the bladder. Quickly applied Bodyglide, and headed over through the chilly wind, a minute or two before the run started.

I started with the C-team on Pine Terrace and a few others on the same 22km pipeline trail course from Darlington (which follows Victor rd for a large part of the course) which I did with them back in March this year. Ran at the front of the bunch mostly and decided to follow Comrades legend rr's
pace as I wanted a fast and sustainable early pace...As we descended and ascended hills in true six-inch style alongside the pipeline through the magnificent valley, with the full moon fading, and sunlight sneaking over the tops of the scarp high above, again and again I was reminded of the beauty of God's creation and was just enjoying being out there! Started to find the pace a little challenging from about 40-60minutes in...
As I was with the C-team the traditional copious amounts of breaks was of course being taken though so lots of rests...and time wasting...and the usual good chats...sm was there again, and eventually headed off on a secret route. had another good chat with him about Freo half and Perth Marathon...This is the last long training long run before the Comrades 2007 89km race in South Africa in 2 weeks time, so I wished a few of them all the best for that. Ironman Lady sb was giving out jellybeans to everyone.

As they headed up Phils Hill, I continued along the pipeline with 4 other intrepid souls on my first attempt on the infamous hilly 34km course. It soon became apparent that these 4 runners (who all looked pretty experienced to me), were intent on getting a much faster pace happening. On one of the first hills I let them go, but made a pact with myself to keep them in sight. Had to work fairly strongly on some tough hilly stuff to do this. As we ascended the scarp I knew it was going to be a tough challenge to keep the others in sight until we got to the Mundaring sculpture park. Something I was very keen to do, as I had no real idea how to get there from where we were, except that I vaguely knew it was in a northerly direction to my left.

I guess I would have got there eventually if I had got lost, but it might have cost me an hour or so and that would spoil the run and turn it into a bush survival situation instead of a long run. Not a lot of difference really between the two, but the long run is a lot better situation to be in in this instance.

Soon I recognised the smokestack at Mundaring Weir dam, as my stopwatch ticked over to 1hr 44minutes. About this time we spent around 30-40 minutes or more climbing a steep, windy, neverending uphill bitumen road (which I have just established by looking at the map is called Mundaring Weir Rd) from below the dam up towards the summit of the scarp. Had my first GU at Fred Jacoby Park, and had to work hard to keep the other 4 in sight, although they did wait for me a few times. Then we finally got off the bitumen and away from the occasional car, and onto a nice trail called the Karramoota trail or something like that. Can't remember the exact name.
We also crossed the Munda Biddi Trail a few times, and at one point I saw a plain yellow triangle like they used to have on the old Bibbulumn Track (before they moved it inland). Beautiful bush. I was hurting a bit, and struggling to keep the other runners in sight by this time. However I knew that the Mundaring Sculpture park would have to be only a few km away as I had been running for over 2 hours at a pretty good pace on a neverending ascent. Finally I recognised familiar surroundings again as the railway heritage trail loomed ahead, and the Mundaring sculpture park just ahead of there. Stopwatch hit 2hrs 36minutes, and I knew there was only 9.5km on downhill trail to traverse, plus I knew where I was! At this stage I let the other 4 go, and settled down to about 7minutes per km pace or slower. Soon after had a big break getting gravel stones out of my shoes, and walked for a bit. Was really starting to hurt by this time, and then I saw a few other regular hills training group people up ahead on a late edition (they started 0830am I think? so very late start indeed)19km?..they were taking a drinks break before heading towards the Sculpture Park I had left a few km before..., and jokingly formed "a guard of honour" as I ran through their group. Gave me a big boost mentally that did, as by now I was on my own for the now very painful haul home...Took a moving walk break at about 28km mark to savour my tri-berry GU, and the mountain blast powerade that I had saved. They tasted wonderful, and I then set about trying to run some 7-8 minute K's for the last 6km. Saw one of the runners who had run with me earlier about this time, I reckon he must have either detoured or taken his own break. Was hitting just under 7 minutes per km in the last 4 k, as Isettled into a good although a little creaky rhythm again...Mentally ticking off the familiar landmarks along the way. Saw a kangaroo, and a few locals walking dogs, jogging or riding mountainbikes, but mostly it was the solitude of the long distance runner for me...Was very nice to finally get to Owen Rd, satisfied that another good long run on the board, means my plans to go deep into 3hour territory for the Perth Marathon this year are looking on track at this stage. A very tough run completed...
I think I want 1 to 3 more long runs in June, although I may do a few long rides instead. The long run component is looking good after a 5hr run (42k), 3hr run (27k), and a 4hr(34k)run in the last 4 weeks, all on the Darlington trails...

Excellent long run. Tough week at work, my best resting heart rate reading so far this year. Sleep a little better this week overall, mostly due to a few sleep in days. Big sleep in sunday morning, and a very relaxed day after a hard but this time satisfying week workwise. I think I made a significant step forward in general fitness and endurance this week. The lack of reps and failure to do more than one session disappointing, urgently need to work on reps now, My plans to target my Half Marathon PB (1.41) In Freo half Marathon looking a little shaky now, but still a possibility if I get things right next week, if not it will be tough. Otherwise still looking good, a good tough! long run to get on the board, not as long as the 42km I did a few weeks earlier but still pretty legendary long run I think. Huge thanks to Hills Training Group for once again giving me a lot of the motivation and the opportunity to nail an A-grade long run. That sub 4 hour Perth Marathon looking very likely now...How far I go into 3 hour territory will depend largely on what I do in the next 3-4 weeks. Of course the other big factor is when our baby comes, as that may stop me from even starting the Marathon, but pretty low probability of that, and all I can do is be well prepared for both events, and hope they both go well on the day, and hope they are not on the same day, God willing.

Challenge 10km race in a cruisy 48.35

Sunday May 27th; ran the Challenge fun run 10km in 48min 35, Heart rate at end only 174...so pretty relaxed and cruisy. 5km splits; 24.15/24.20. First 2km in 9.16 (4.38's on average per km), 1km splits after that were; 5.14,4.46,4.59, and for second 5k; 5.15,4.31,5.02,4.54,4.38.

Decided to run with my fremantle dockers hat on as my normal black "tyr" race hat is a bit salty and sandy from beach runs in recent weeks I think...Plus I was feeling rather celebratory still after the lovely thrashing of st kilda that was dished out on Friday night to get the Dockers season back on track for now...Although 9 wins from 13 games is still a tough assignment...

Great to get a race pace sort of run on the board. Pretty happy with the run even though its nothing much timewise....although it is quicker than my very slow Bridges effort this year, on what I rate as a significantly tougher course hillswise, although I did find a pretty good rhythm most of the way on this run...

Saw Epi out there and one or two others I know...Although initially I was planning a 44-46min attempt, I decided to back off a bit especially with the 27k I had done the day before...warmed up very well before (for a change!), as I arrived 30-40 min early for once (another unusual experience for me in recent times). Got a good jump early on the pack of faster runners, and 3k speedsters, to get a fairly good position in the field, and after a quick chat with Epi saw him zoom off into sub 41minute land...After the 3k runners had turned off I decided to adopt a cautious recon approach as I had heard the course was a little hilly, which proved to be true. Ran with pretty much the same runners until about the 6km mark and decided to use the downhill to accelerate hard, and hit Brockway Rd with a significantly faster rhythm. This spurt/change of pace worked well, and I splitted 4.31 which was my fastest 1km split of the entire race, which proves I could have gone faster for
that 46min sort of zone...(4.30 is 45min pace). Had my second mouthful or three of gatorade then and settled in to ensure some sub 5min per km stuff was delivered in the final few km to make sure I beat my Bridges effort of 49.16 earlier this year.
Decided to ditch my gatorade bottle which I had carried with me up until then, so I could concentrate on running the last couple of km better...

Finished reasonably strongly to beat most of the runners which I had been running with, but did not throw in the warp 9/pedal to the metal/sprint finish at all, as I wanted to get a heart rate reading that was indicative of what I had been running at for most of the way. As a result my last 1km was only 4.38, when I am sure I could have found a at least a 4.10 or 4.20 for sure... Heart rate of 174 suggests I ran most of the race with heart rates of 160's and 170's....Reckon I can crank that up to high 170's and low 180s, since most of my reps are done at heart rates approaching 180's and 190's...

Overall a very enjoyable race, which gets my body used to running at the speed I need to for the entire Marathon in July...48.35's would be about 3.20ish marathon pace. I guess the real litmus test of whether I am on track for a big Marathon PB (well under my 3.55 from 2004) will be the Fremantle half marathon in a few weeks time, but it was great to get another race under my belt, and to do the Challenge course as I had only done the 3km in previous years.

It was a good run rhythm wise with lots of bitumen but no concrete of any significance, and a good flat surface, big enough field to keep you motivated, but sparse enough to give you room to run without going up and down a neverending "peloton" like you do all! the way now in the city to surf, and the Bridges to a much lesser extent. I think putting a half marathon in the city to surf is a good thing, cos it might be too far for the recreational runners, and means someone like me who is semi-competitive may have more space to run in. That will only be the case if the Half marathon is run at a different time, or different course to the 12km main race....

So after the race I went for a fast walk warmdown, tried jogging a few times but I had some minor blisters, my shoes are getting a bit worn out, been using the same orange new balances since about late 2006 so thats at least 6-9 months, so replacing my shoes after Perth Marathon on the agenda for sure! Its a big cost for me though at the moment...So the rain started to show up a bit then, so decided to head for Triggs and get my feet into some saltwater as it helps with blisters and my continual battle with athletes foot...Stood on the edge of where the waves were hitting the sure in saltwater for about 10 minutes straight, which hopefully will help, feet feel a bit better now...Surf was like a washing machine today very stormy, would not be much fun and quite dangerous getting out in that today. Was going to go to mailbox next but decided to head for home and see how my pregnant wife was going...

So 37km in two good runs this weekend plus that messy 16km ride on Thursday means this week is now starting to look alright, and I am well positioned for a decent charge foward in the next 6-7 weeks or so....

Comments; Good consolidation week. A 10km race, a 27km long run, and a 16km cycle.
The most important pieces are in place for this week, which means we took another significant step forward in my Perth Marathon preparations. All indications are that a sub 4 hours, PB effort, is looking good at the moment. The long run was a bit on the short side given I did 42km two weeks before, but good to periodize a bit with a bit of a recovery week, as long as I follow up with some hardcore weeks in June...Reps I am still a fair way behind in that and the related general fitness zone. However the signs are that another breakthrough week (like the 42km effort) is close...Very satifying to keep things on track after a stressful week at work where i got the usual 5-6 hours night sleep, drove over 100km a per day, got some much needed car repairs done (Cv joint was seized!), did two train trips to Gosnells on tuesday, went to antenatal class 1 with my wife Kathryn on wednesday in subiaco, safety meeting for work at Forrestfield on thursday (had to stop work on my round in Merriwa and go to Forrestfield!) and generally just felt under pressure all week. Onward!

27.3km Hills run in refreshing rain

Saturday 26th May; Ran about 27.3km in 2hours 55min 34. Heart rate 132 at end, splits; 1.22/1.33. (Average speed 6.30 per km) Darlington to Sawyers Rd and back.

Started off with a group from Hills training group, who mostly wanted a good paced 19km. Decided that the C-team was moving a bit too slow for me today, with my plans for a shorter long run, given my hopes to race the Challenge 10k tomorrow.
Was kind of in two minds but figured it would be good to try and stay with the faster group. The pace was just under 6 minutes per km, not race pace, but demanding enough to make me work a bit to stay with it. We ran in a tight group of 6 runners for 9.5km all the way to Mundaring, with one drinks/toilet stop, and still arrived in 56 minutes, which suggests we were running around 5.40-5.50 per km.
It was a good group with some interesting conversations, one guy plans a 80km ultra run in Canada, another is a veteran of several six foot 45km ultras in the Blue Mountains of NSW...

At Mundaring 4 of the group headed back to Darlington, while myself and one of the regulars, "sm" who is also planning a good Perth Marathon under 3.30 this year continued on for a bit more distance. Sm was planning to do 32km, while I was tossing up between 22km and 27km. The rain started to get a bit heavier then, and this pattern of light and slightly heavier rain continued for the next 2 hours. By the end it was getting a little muddy on the gravel trail...
Body core heat was being maintained though as we continued at around 6minutes per km. Beautiful bush the occasional good view of the hills, invigorating rain, birdlife, the occasional local walking their dog, or mountainbiker. It was just so nice out there on the trail. Thanked God a few times for the opportunity to be out there in this beautiful place a few times. ahhhh the excellence of trail running...

Talked about perth marathon prep with sm until at Sawyers Rd, I decided to head back towards Darlington. Hit this point in 1hour 22minutes 27seconds which is about 6min 04 per km average speed, despite two stops...so I reckon I ran consistently under 6 minutes per km for the first 13.5km. One the way back I slowed up a bit, as I was now on my own, so not being "pulled along" by other runners, plus mindful of the plans to race tomorrow I did not want to keep cranking out the sub 6 min km's, just wanted to take it relatively easy and enjoy the run back. Seemed to be running through the middle of low altitude clouds around Mundaring, which was quite surreal and very cool! Saw 4 survivors (the usual suspects of JE,SB,and JS) plus C? in a tight group of 4 heading towards their planned 32km not long after I started heading back....Looked like they had settled into a faster rhythm than they started with...looked like they were going well.

Wanted to get around 7 minutes per km, and my downhill split of 1hr 34 (with one rather long 8 minute drink stop where I got small gravel pebbles out of my shoes (very important when its persistently raining to avoid blisters and reduce annoying pain)) has an average speed of 6min 53 per km, which is in the guilt-producingly easy zone...IE OD (Overdistance) intensity zone of long run training...My end heart rate of 132 is just low enough to not really be a faster long run, and nowhere near race pace intensity. I was also mindful of my run on this identical course last year in September(see here), where I did 3 hours 4min, so was keen to try and dip under 3 hours which I did. Enjoyable run which consolidates the 42km I did 2 weeks ago, and just need a couple more good long runs and I will be quite well prepared on the endurance side of things for the Perth Marathon. Then its just finetuning fitness and intensity/speed through lots of reps, and a few races...

Red Baron stutters through 16km

Thursday 24th May; Cycled approx. 16km in 49min 50secs on Red Baron with two very flat tyres! Heart rate 120 , average speed 20km/h, splits 25.39/24.11.

Felt really yuck after a work meeting today so decided to try and sweat it out on the red baron. As soon as I grabbed the bike, I could see the tyres were pretty soft, had no idea where my pump had gone, and no other options, did not want to run due to bad cut on shin from yesterday (caught on the door while leaving the house in a hurry). So decided to try and ride it with very soft tyres (my mountain bike also still has a flat), and see how far I got...Made up a new course turning at roundabout on Thorburn Ave, and did two laps of just over 8km. Felt better for having done it...Pretty cruisy and I must fix my bikes on payday next week or at least one of them...!!!!!

10k reps session I and Triggs beach run II

Sunday 20th May AM; Went to Triggs again with brother-in-law Steve. Pretty mushy surf, strong left to right rip, and not very good waves mostly. Cold south westerly winds, not too bad warmth once i got into the water ("no wetsuit Jon" strikes again), but the wind-chill really hits you as soon as you get out of the water. Spent about 10 minutes trying to get out far enough to get a bodysurfing ride, and had a few shots at it, but in the end not really getting anywhere, so enjoyed my quick dip, but left steve to keep trying with his surfboard and boogieboard, and decided to do the beach run I had done this Wednesday again.

So ran 4km in 31 min.07 ...Heart rate 150...splits; 15.53/15.14
Possibly negative splitted due to running the last few hundred metres on cyclepath instead of beach sand. Slightly shorter course this time than on wednesday, but I think it was still significantly quicker. This time I ran in vehicle wheeltracks nearly all the way. A great run to strengthen the legs pushing off the sand (ran in shoes instead of barefoot this time also), and set the tone for the day.
Then went for a latte with Steve and more talk about the joys of married life, and babies, various plans we have etc...

Headed for home to touch base with my wife Kathryn, and then after doing a few minor chores heading out to Noranda to do the reps session from hell, the "10k reps session" probably one of the toughest reps sessions I have in my training arsenal of experience. Its one mostly my old racewalking coach and my dad know about, its a bit of a "secret" session, so not going to go into a lot of detail about it. I will say though that when I do this one I need to be in the right fram of mind cos as I was reminded again today; the last 3-4km of this 10k reps session is very! demanding phsically and mentally, with very sustained! high! levels of lactic acid to cope with for a long period of time. Big gains from this session to be had, but I think the sustained continual pain involved is too much for a lot of people (serious athletes included) to cope with. Yes I am saying that this is a reasonably hardcore session not for the slightly soft/fainthearted. Its a bit like running 6-inch or 6-foot 45km, you have to be reasonably mentally tough, and you need to be physically ready.

Resting heart rate was 47 for me this morning so I was always going to try and get the 10k reps session done today, especially with the Challenge 10km race on next week, which I hope to do, and for me to have any chance of getting near my initial target time of 44-46minutes, this session is crucial for me getting prepared I think.

Ran 10km reps session @ Noranda in 44minutes 17secs.54 Heart rates; 180-192. 4min.25 per km average. Fastest 1km split during the session; 4min.12.
Last couple of reps felt tough, was an intensity level I have not experience often in the last 12 months or so. I knew that the second 5km would be quite hard and it was!....Overall very happy to finally get this session done, hope to finetune with a few more easier sessions in the week, and hopefully have a good race on the weekend in the Challenge 10km. Was trying to get under 44minutes, but just couldn't nail that one today. I think this reps session and the 42km run last weekend, have significantly opened the window of opportunity for me to have some good racing this year, if I can build on this in the coming weeks. We shall see.

Good to get some shorter beach runs on the board during the week which really helped me to cope with what was another very stressful week, tough rounds at work, especially the one alongside Jacobs ladder on the "scarp" of Kings park. Started that work round with an ascent of jacobs ladder, climbed 15 floors of stairs in one apartment building went up and down Mount St, and basically it was a tough day where I was on my feet for about 10-11 hours...Still not getting enough sleep, and a lot of driving around the metro, makes me one tired man. Excellent to nail my first 10k reps session for well over 12 months, and to do it well under 4.30 per km, so a very good session to get under the belt, was hoping for a long ride or run, but I think after what I did at work recovery was more important this weekend, and the reps was priority numero uno, plus with a 42km run banked from last week, as long as I do something the following week it won't matter much. So overall another step forward this week, and hope to consolidate and go even further forward next week, its the business end of my prep for the perth Marathon now for sure...!

42km Darlington loop run in 4 hours 52

Saturday 12th May 2007 Ran 42km in 4 hours 52 minutes and 26 seconds Heart rate at end was 144. (Average speed 6min 57 per km (despite lots! of 5-10minute drink stops, still averaged under 7 minutes per km which is very pleasing! and equates to a 3hrs 42 minute 32km, so take out the stops and I went a bit quicker this time, in a run 10km further than the 32km I ran last month in 3 hrs 41. ))

Ran on Darlington loop course with Hills Training Group C-Team (mostly Comrades entrants aka local WA legends) The course follows the Railway Heritage gravel trail; Darlington -> Midland -> Pechey Rd -> Helena Valley -> Darlington. Along the way we took lots of 5 minute drink stops and visited a general store to fuel up on coca cola for the last 12-14km or so. These stops means it probably equates to about a 4.30 marathon...I'm ecstatic about this one. Very happy to get this done, as it give me at least one good May long run, and I am now starting to approach potential PB form (for the Marathon in July) if I can get my reps done, and get a few more long runs banked.

It was always a pretty ambitious ask to run 42km after only two long runs this year. (a 32km (April) and a 22km (March))...However I was confident I could go for more than 35km, and that the C-Team pace would be challenging but very achievable for me, after comparing my 3.41 with the 3.30's they did for the first 20 miles of the 40 miler. Then it would come down to guts in the the last 5-10km to see if I could hold onto, them to the end, as they clearly have a much superior endurance base to me with their weekly Comrades training (e.g. 49km last week they did). Although I do have my meter reading work, which just about equalises things, and may even give me an advantage even though its mostly brisk walking not running.
Which is why I needed this long run a lot to keep my running muscles strong and build on what I did in March and April.

Right now I am in a world of pain to a small extent and its probably going to get worse before it gets better for a day or two. If I can get in a recovery ride/run tomorrow or even tonight that will reduce the pain a bit, and speed up recovery, from what will probably be my toughest long run pre-Perth Marathon 2007.

Managed to get to sleep last night at midnight, set alarm for 0430, sorted out cats, stuffed 3 powerades and 2 GU's (think Carboshotz) into my hydration pack, and filled up the bladder with 2 litres of H2O shaved around nipples put bandaids on to stop chafe cuts there, toilet number twos twice, checked the radaron the net to see how the rain was going, wrote a note for my long-suffering wife who was still asleep of course, and drove off into the darkness; Destination Darlington. Soon as I hit Reid Highway cranked up a bit of my Bond CD. Yes I know they are a bit risque with their album covers, but the music is awesome instrumental music.
At Darlington I was pleasantly greeted by the sight of dozens of equally slightly insane running maniacs, stretching and chatting about the 89km Comrades race which most of them are training for.
This race is in South Africa and has thousands of runners, and hundreds of thousands of spectators. It is on in 35 days from today, and these hardy souls have been preparing for it since January 2007 (I did a 22km with them in March), so they are getting excited, as its very close now, just over a month away.

Met a bloke who has moved to WA from Sydney a few months ago, and has done about 5 Six Foot races there (45km through the Blue Mountains near Sydney.) It was raining lightly as we ran downhill towards Midland in a massive bunch a few people with headlamps, but most of us just felt our way through the darkness. There was the A-team, the grumpy old men group, and a few smaller groups of runners all doing different distances. The B-team had headed in a different direction towards Mundaring for an easy ("safe" and sensible) 19km.
But the rest of us ran together for awhile. The A-team disappeared quickly at a fast pace, they like to run well under 5 minutes a km, heading towards an appointment with the zig-zag and some serious climbing of tough hills for about 34km or so?, (or more). Then there was a small group doing about 28km or so or similiar distances, and I ran with them for awile as they kind of merged with the C-team for about 2 hours. As usual it felt slow and easy to start with, and I had to keep slowing down reminding myself that I would pay for it later otherwise.

By the time we had made it to Pechey Rd for our first major drinks break after 53? minutes of running. Some of the 28km runners had gone, on way to their turn off through Mahogany Creek. I downed my first powerade, and decided to drop back with the C-team as we went past the Railway tunnel in John Forrest National Park, (where my wife and I used to walk and run together when we first met) enjoying more beautiful scenic views of the city, kangaroos etc. Felt good at this stage.

Another break (toilet break)at the big bridge before Hovea Falls, and then it was onto Helena Valley which was our next major drinks stop at 26km. During this time,as my stopwatch went well past 2 hours, I started to find the going hard, and staying with the C-team was becoming more of a challenge. I still had more than 3kg of drinks in my hydration pack and probably the weight in that was affecting me a bit, plus lower glycogen levels.Dropped back with one of the runners to chat for a bit while they made use of a drinks fountain and got caught well behind the main group, had to work hard for awhile to get back to them. By Helena Valley 26km turnoff, I was pretty tired and a little stiff and sore as the stopwatch made it to 2 hrs 54 minutes, still well under 7 minutes per km which was what I wanted. Had my lemon-lime GU, and it gave me a boost of much needed energy. More powerade too.
Hydration pack a bit lighter as I was sipping water about every 20-50 minutes at least.

The last 16km was mostly a gentle downhill, although I knew the last 10km would be the major challenge for me. The bandaids on my nipples, plus the bodyglide on upperthighs and under arms was giving me chafe free run, and the light rain had disappeared after the first hour. Finding it hard to hold onto the C-team, and the tight bunch was now a more chaotic changing of places and people spurting to front and mini-leads (think breakaway) for awhile, just like the peloton in a tour de france cycling race. It was starting to get tough for me, but the C-team were pulling me along, and I was determined to try and stay with them as long as possible. Set mini goals like "just make it to 4 hours" "or the next drinks stop", or "to the top of these little rises" and stuff like that. Basically just hung in there and enjoyed the good chats with the runners along the way. At this stage breathing not an issue, just very sore legs. Then we diverted a little to a general store on Great Eastern Highway and shared a couple of cans of coca cola, which tasted like heaven!, after well over 3 hours of running. Our group was now down to only "5 survivors", a Comrades legend (He has done more than 10 of those 89km races), the only female remaining (who is doing her second Comrades this year), an Ironman triathlete, who has done Busselton and Port Macquarie Ironman triathlons (3.8km swim/180km cycle/42km run), a senior citizen who has done a few Comrades, (he is from the "old-school" of running, where he is not that keen on drinking water, and wont touch energy gels or sportdrinks.), and me (done two 45km six inches, 4 marathons, and 50km walk at Australian Championships).

As we headed towards Mundaring I felt very good for about 30 minutes and then started to enter "race zone" ("in the zone"), a bit. Realised then the only way I was going to stay with these guys for the last 10km or so, was to amp up the heart rate a bit and run in front of them a bit, cos if I stayed behind them, I would lose focus and eventually drop away from the rather spread out bunch of 4 runners.
So I lengthened my stride on the small downhills, clenched my fists and fought my way up the small inclines with small steps, put on my ryder glasses and focused on the gravel track ahead. No more admiring scenery, kangaroos, or chatting, it was time to go into semi-race mode if I was going to get to the finish in under 5 hours, without losing touch with the group. Heart rate by now was a bit high to chat so probably getting into the 150's-170's I suspect. Unfortunately I dont have a spare $300 to buy a Garmin GPS (global positioning system) unit, and my old Polar heart rate monitor seems to have died (too uncomfortable to wear I reckon anyway), so dont know what my heart rates were exactly, but I think my guesses are on the money. So it was head down and bum up from there onwards. Grabbed my last chocolate outrage GU at Mundaring with about 9.6km to go. This gave me another much needed burst of energy and enabled me to churn out two sub 6minute km's, before it started to get a little hard again, rallied and fought the pain for a few more km, and surged every time I heard the voices of the back two runners (who were still chatting, and presumably doing it a lot easier than me). With about 300m to go I let them past and settled down a bit to get a heart rate a little more commensurate with what I would have run at for the majority of this rather hybrid (had a bit of evry sort of pace) LSD/LFD/OD (long slow/fast distance/Over Distance) training run.

An awesome run with some awesome people. had a bit of a chat and a feed at the local cafe afterwards, while we waited for a multiple ironman woman from our group to finish, she unfortunately got dropped from the main group just before 26km.

Very happy to get a solid 42km on the board, which keeps my monthly long run pattern going and gives me a long run at race distance, something I have never done before in my prep for 4 other marathon races. A very satisfying and enjoyable morning!!! Huge thanks to the hills training group for another great training run, and in particular the C-team for helping me achieve my goal of a solid well paced 42km training run. Thanks God!

Comments; My longest ever long run in training. A great session. Keeps me on track in a big way for long runs, even though Ive only done 3 this year, plus some long rides and my meter reading. Reps still urgently needs to be done, but window of opportunity still very much open for me to work towards a big PB (beating my 3.55 in 2004) in perth Marathon on July 7th if I can get the right sessions done consolidate long runs, and fine tune speed and fitness get Resting heart rate under 45 in the coming weeks. 8 weeks is the halfway point in my 16 week plan so entering the critical phase now. the foundation is there, despite my sparse and sporadic training, (although my meter reading does give me a weekly leg-up as well.), just need to step things up in a big way in the second 8 weeks of my training, especially the next 6 weeks or so will determine how well I go... onward!

Sunday, May 06, 2007 Another pathetic failure of a so-called training week Wednesday 2nd May PM; Ran 4km in 18min 54 HR 174 splits 9.25/9.29. (average; 4.43perkm) Hull Park course evening run, jammed it in between work and going to bible study home group from church (I went for once seems to have been about once every 3 months lately...better occasionally than never...) Not a bad run, attacked a bit, felt good for the first 1km or so, and maintained a decent pace (around 4.45 per km) most of the way. My quickest on this course by 3 minutes. Ran this course twice last year. Did 28.5hrs this week at work, including some tough stuff in Peppermint Grove, after starting the week in cruisy stuff in Ashby and Banksia Grove, so a lot! of driving around the Perth Metro, plus less than 5 hours a night sleep Wednesday and Thursday night, which meant I slipped into recovery mode this weekend, instead of the big plans for some stupendous sessions I wanted to do this weekend. Went karoaking at some in-laws birthdays on Saturday night, which was great fun got to sing a great song; U2"s Sunday Bloody Sunday!!!!!!!! , and helped my wife with her work this weekend...In the words of Bugs Bunny; Thats all Folks! (for this pathetic week.) WEEK 7 (30/04/07-06/05/07); Volume; 19min + 28hrs MR. On top of the world as 5km Ladder II goes 11 seconds quicker

19 minutes 52secs.99. Average speed per 1km; 3min 58.60 Heart rates; 162,174,180,195,192,186,186,195,180.
Times; 32.10/1.25/2.27/3.18/ 4.12 (1km rep) /3.22/2.27/1.28/37. Rests 5-6minutes RPE (rating of percieved exertion);9 out of 10.

Didnt feel like reps that much this morning, but my resting heart rates this week have been mostly in the 47-52 range (except for tuesday-54.), which means I am in pretty reasonable nick, and I have been meaning to do this 5K ladder for a couple of weeks now, so I knew it was important I did it today. So pushed myself out of the house, cranked up some of my favourite DemonHunter songs like Annihilate the Corrupt, Coffin Builder, Heartstrings, Not Ready to Die, & The Latest and the Last and headed down to Noranda again, to start my second 5k ladder for the year at about 1045am. Pretty late start I know, but better late than never.

Met a couple of young kids there at the track and one of 'em agreed to race me in the first 200m, which was great cos it pushed me to hammer it through in 32.1 seconds which is my quickest 200m this year I think. So thanks to the "pacemaker"... Heart rate was only 162 so an excellent start to the session. By the time I got to my first 600m I was struggling a bit. I knew I would have to work hard on the 800's and the 1km rep if I was going to improve on my last attempt at this session the 20.04 on 24th March 2007 See;

Really pushed hard towards the end of all my reps from here on except for the 600m which I cruised a bit. Really felt like throwing up and struggling to recover at the end of the rest of the reps. Heart rates of 195,192, and 195 for my 800m,1km, and 400m reps tell the story. Gave it my all for those for sure. Just before the second 400m! rep (my second last rep of the session after doing the previous 7 reps), I was struggling to compose myself, and had this song pop into my head which I haven't listend to for years, it was from the 1988 Hammer and Nail album; "Whitecross: Top of the world",(which by the way is NOT an instrumental, was singing the words in my head and feeling the awesome riffs of Rex Carroll-metal guitar supremo- all the way)So had that song motivating me to attack the 400m, when I felt like falling in a heap on the ground instead I got out there and did a 1.28 which is 1 second faster than the corresponding 400m I did in March. Thought that was a good effort after pushing so hard in the 800's and 1km. The danger is that you blow out your time a lot in the last few reps when the lactic acid levels are high and one is hurting. How hard I pushed in this 400m is confirmed by the heart rate of 195!!

The last 200m I had little left, and 37.03 was a pretty slow time, but I was running on empty by that time. Overall a pretty good session. Nice to dip under 20minutes and beat what I did in March 2007. Also began to feel the warm sun a little towards the end. Still a long way off the 18.43 I did in March 2006, so I think I probably won't bother running the Lake Joondalup 5km or 10km tomorrow, as I have not improved enough as yet. Need to try and do this session at least weekly, and to do some other reps work as well if I am to improve the speed and conditioning department enough to attack PB's in short races like 5km,10km and half marathon.
However its great to get out on the track again, felt great for having done it.
Another small step in the right direction, hopefully can build on this, with the aim of beating that 18.43 I did last year in future weeks...

A 40minute walk to shops and back with my wife Kathryn in the afternoon probably helped to get rid of lactic acid a bit from the legs.
Had a relatively easy week at work this week, especially with the Anzac Day holiday on Wednesday, only did 22 hrs, although I worked hard to get very wet in the rain for 5 hours solid on Tuesday, and did 6 hours solid on a hilly route on Friday.

Was planning a long run on the MundaBiddi for Sunday, but got too busy with various stuff, and wisely took the soft option on this occasion. Still managed to get out to Jarrahdale and see Dave and Nathan towards the end of their 100km, plus was able to have a good chat with one of the runners, she did 55km,reminded me of an awesome cyclist/triathlete I knew at student village back in 1996...Watched last 5minutes of an exciting Dockers win on Big screen...

Some good resting heart rates this week in the 47-50 range, caught up on some much needed sleep almost averaged 7 hours per night this week, after not much last week, and great to nail a solid 5km Ladder, but failed to do long run which was disappointing, but not catastrophic, given the sessions I have done in recent weeks, but pretty important I train better next week, or I will lose the good momentum I have started to get lately a bit...So hanging in there, but still waiting for that breakthrough week, that will see me charging towards my 4th Perth Marathon. Need to do that soon (hopefully in the next 1-3 weeks) if I am to stay on track...

Surfs Up! n Red Baron Flies 34km to Whiteman Park

Sunday 22nd April Boogie-boarding at Triggs for 40 minutes,
and then about 3 hours later; 34km cycle on the Red Baron to Whiteman Park and back. 1hr 42min 49. Heart Rate at end; 132. Heart rate during ride probably quite a bit higher at times. 17km Splits; 52min/50min 49.

Brother-in-law Stephen talked me into going to Triggs early this morning cos he reckoned there was a big swell! He was very right! I was not that keen after a tough week at work (overtime on Saturday for the second week in a row) and precious little sleep this week, partly my fault for watching the World Cup cricket on TV, and playing on the internet on other peoples blogs, to 0100hrs (1am), when I knew I had to be up at 0500 to make a start at work on time.

As we entered the water to a backdrop of large purpleish clouds, and the sunrise trying to sneak over the top of them (very picturesque), it was about 13 degrees celsius, and I turned down his offer of borrowing a wetsuit, but once I was in the water it was quite nice. Suspect the water temperature was higher than the air temperature?
Borrowed boogie-board and started battling the big, quite rough surf, it was hard to get out to where the waves were breaking, even using a rip to get us away from the shore. I was too gutless (some would say wise) initially to get right out to where the waves were breaking, and the serious surfers with surfboards and helmets, and flippers etc were knowing that I am not the strongest of swimmers, and they were reasonably dangerous conditions in my opinion. Steve wanted to surf in front of the submerged rocks which I also wasnt that keen about. I spent about 30minutes struggling with whitewater trying to get a ride, and half succeeded a few times, followed by run/wade, paddle, paddle and try again. Finally I grit the teeth (inwardly) and decided to try and get out behind where the waves were breaking in search of a good ride. Decided to stay away from the rip this time, and it was hard work paddling against the breaking waves and large amounts of frothing whitewater
trying to get out there. By the time I got out to the deep green deep water where the waves were breaking I was already a little tired. Found it hard to get onto the waves, flippers would probably help but I didn't want to use them. Had a few shots and got a reasonable ride on one of them, although it lost its power well before reaching the shore. However it was great to feel that awesome feeling of dropping off the top of a decent sized wave, and being propelled forward like a torpedo by the power of the wave. Was quite reminded of the DVD's I bought from Hawaii's Premier Productions the other year, which have a lot of big wave surfing etc.
Even saw a few jetskis out there carving it up in the big surf...

Although I had originally planned to do the Gallipoli 4km/8km run in Kings Park today I had no cash and going to the beach turned out to be a much! better option given how I was feeling. Good to catch up with Steve and chat about "married life" a bit, plus after the tough week Ive had it was quite theraputic/calming/invigorating/exhilerating ("all of the above") to get out there on the wind and waves...

After heading home to my wife Kathryn, decided to go for a ride to the Chocolate Factory on West Swan Rd. Was going to take my mountainbike but front tyre was flat and after several tries at pumping it up I realised it wasn't going anywhere today, so decided I would have to risk taking the Red Baron out on the broken glass infested paths on West Swan Rd. Managed to avoid most of that though, and after 8.5km and 26 minutes I reached the chocolate factory and decided to go onto Whiteman park so I could get in a bona-fide long ride for the week. The Red Barons cycle-computer ticked over to 17km, and my watch read about 52minutes, as I turned around inside Whiteman Park at the site of where Kathryn and I had our engagement party in January 2006. On the way back I saw what I think was a tiger snake, possibly a dead one. A good ride to give me a half-decent week of training after 35 hours of meter reading work this week. Then settled on the couch with my wife to watch my Dockers send the Demons to hell, and Kathryns Eagles to hail goals all afternoon on Carlton.

In addition I also spent 90min on Friday 20/4 helping my wife with her catalogue deliveries work this week, and on Wednesday 18/4 did a 13minute 2km run home and back when I broke my carkey while at the shops.

Nice to get 400's done in a week I got very little sleep! Averaged less! than 6 hours a night this week, and worked very hard at work, but still managed to perk up for a 34km cycle after a very important surfing session. Kinda needed it to de-stress after a stressful week. So an ok consolidation week in the end, don't think I will lose too much there. However I really reaaly hope to get more sleep this week, which should be possible with Anzac Day offering a sleep-in opportunity on Wednesday Yay!, and disappointed I wasn't able to do more reps work and also disappointed I didn't race the 4km/8km run in Kings Park. At the end of the day these things won't matter much if I get on track in the coming weeks...Onward!

5x400m reps II a tiny step in the right direction

Ran 5x400m reps @ Noranda this evening. Total time 7min07.1 Average 400m rep;
1.25.42 Fastest 400m rep; 1.20.54. Heart rates were; 174/171/180/174/180.
400m reps were 1.20/1.24/1.27/1.26/1.27, so a good solid session, without working too hard. 3min 30 active rests (light jogging) rather long, 21 minutes total for session. Went a bit slower than same session I did in March 2006, where I did 6min44....see link @

Felt like throwing up a bit after the 4th rep,and certainly after the 5th rep, so definetley a worthwhile session to push my limits of conditioning, and to develop some speed in prep for some good ladders, and longer more serious reps. Finished work a little early today so despite being tired, and coming off only 5 hourrs sleep last night, I figured I should try and get down the track and told my wife Kathryn I was planning that as soon as I got home...almost got sucked into watching TV again, but Kathryn kept asking me if I was going running, which gave me the gentle push I needed to get off my backside and get out there,stop slackin it...driving to Noranda I was thinking I don't really feel like reps, so decided not to do anything too hardcore considering the way I was feeling. Track was under lights, which helps to see the track and watch...some other runners there maybe from Stirling Swans or Bayswater clubs...Enjoyed the run, and felt soooo invigorated after coming home for a shower very glad I went, and hopefully these 400's plus the 200's last Friday will sharpen me up for some good ladders,1km reps, 10k rep session sessions......which I hope to kick off later this week...

Overtime & a Lazy 5x200m reps

Friday 13th April; Rushed down to Noranda after work to do some reps. Unfortunately I realised upon arriving that I had left my watch home in the bathroom after showering...so rather than do nothing, I figured I'd run 5x200m sprints, with 200m float/walk back recovery...last 2-3 200's were reasonably hard...tried out a crouch start just for fun...Although not a very difficult or long session, I think it will help me with speed and conditioning when I do a more serious reps session...if I can find a good time to do 'em...finding I am way too tired after work....

Had some tough rounds at work this week, and got very little sleep, so last night was watching Collingwood vs Richmond on TV with my wife,had just eaten dinner, and the next thing I knew I'd slept 6-7 hours on the couch and it was almost time to get up go do my overtime work...went back to sleep for another 2-3 hours...so last night I slept almost 10 hours...sure needed it!...I guess thats what happens when you go 5 nights in a row with 5 or less hours of sleep per night, especially coming off the 32km run on Sunday, and some tough hilly rounds at work in Karrinyup and elsewhere...Did overtime today (Saturday) to help work catch up after the days lost to the Easter break...So about 31 hours this week...
Also helped my wife Kathryn with her delivering catologues for a few hours this week,its starting to get hard for her now with our baby boy due only a few months away now...I'm hoping that we might finally get a little ahead on the bills in the coming weeks...it just all seems a little daunting at times....Have not done any more training this week, not much opportunity and been way too worn out...Was originally planning to get to Hills Training group for a long run this weekend, but my Saturday sleep in and working Overtime ruled that out...Also hoping to get to the beach but thats looking a nogo too...Hopefully get to Hills Training Group next week, and get some reps going soon...

My good intentions didn't translate into real training...A flop of a week really too busy with work and Easter, etc...Worked very hard this week including overtime on Saturday and had very little sleep apart from the Friday night, so a very tough week...maybe next week will be better?

32km run in 3hrs 41 @ Mt Helena

Sunday 8th April; Ran 32km in 3hrs 41min 45secs. (6min 55 per km)
HR-156 at end. (Splits; 7km; about 36min, 14km; 1hr 23min 50, 23km; 2hrs 31min.)

Decided to go run the first lap of the 40 miler race, as a recon so maybe do the whole thing next year, plus it was a good opportunity to make use of the motivation and encouragement that being at an event like this provides. Got there too late to start with the individual runners, and it looked as if Mark had already started, so no chance of doing the relay really, plus I was out of money. So started with the relay runners, and by 7km They had all dropped me. Wasn't sure how fast I was going until I saw one of the markers saying how far it was back to the Mt Helena start/finish.
Then I knew I was on about 6 minutes per km. Later I worked out that I ran the first downhill 7km from Mt Helena to Seabourne Rd (on the Railway heritage gravel trail)in a tick over 5min per km (36minutes), while running with the relay runners.
My split for 14km which included a drinks/toilet stop was 1hr 23.50 which was just under 6 minutes per km, and I worked this out when I asked a marshal soon after how far I had to go. As usual an event well organised for the most part by WA Marathon Club. So I knew then I had a 9km run to get to my second, (and last turnaround) at Ash Rd. Saw lots of runners heading back on the way to Ash Rd, and started to struggle a little on the slight constant uphill on this leg. Had that annoying pins and needles feeling I have had sometimes in the past around my torso, so had to walk that out briefly. Hydration pack was working ok although it was a bit heavy to begin with. After the turnaround at 23km in 2hrs 31 I started to struggle a lot and slipped out to 8minutes per km. It rained a bit in the last 9k for about 30minutes or so...Beautiful countryside...saw a horsedrawn buggy thing...stopped a few times to read the info things about the pipeline to Kalgoorlie..Had another toilet break and sunk my second powerade...saw Nathan coming back with a couple of km to go for me, big high five...When one of the runners warming down told me I had 600m to go it felt real good...Worked hard to keep from walking towards the end, especially when my left knee suddenly got painful after toilet stop with about 5-8km to go....But it eventually sorted itself out, and I managed to beat my target of 3hrs 44 by 3minutes, which also beat my 3hrs 47 back in June 2006, which was from Peachey Rd to Mt Helena and back on this same track...Very happy to go under 7minutes per km considering the only other long run I have done this year was the 22km on 10th March.

Saw a lot of people I recognised, especially from the Hills Training group. Dave was going well early with the front bunch which included the eventual top two of Mick and Colin Francis,(who have both either run six foot or raced ultras internationally, so command significant respect). As Dave expected he was unable to stay the whole 64km at the hot pace the Francis blokes were setting, as they repeatedly surged faster and faster, which is psychologically difficult to go faster 30km into a 64km...Dave also struggled with hamstring soreness related to his umpiring a WAFL game the night before, and a lot of toilet stops,and dropped out at 46km, but hey I'd love to be able to have had the experience he did of mixing it with two of the best ultra runners ever to come out of WA for more than 30km... Nathan ran a well judged race to finish the entire 64km (40 miles) in about 5hrs 50, which I thought was a great effort...

27 hours in 4 days at work this week, including some fairly demanding stuff in Craigie and Claremont.

Some good signs this week. Best resting heart rate for 2007 so far of 47 on 7/4. Sleep for the week down a little mainly due to me getting up early on 8/4 (4.5 hours sleep) to make it to 32km run, which was a very important run to do. It was probably more of a cross between a LFD/LSD (long fast distance/long slow distance) type session and a race/timetrial. I wasn't really ready to race for 32km, but it was way too fast and hard to be an OD (over-distance) or LSD session really...What I think its done is really consolidate the specific muscular endurance and general fitness I kicked off with my 22km run on 10/3 and at the Freeway Bikehike the following week. I think in the last 4 weeks I have finally stepped it up a notch. Still a long, long way to go, if I want to challenge any PB's this year, but if I can start getting to Hills Training group regularly, and get some reps going, then combined with my basic base from work, I should start to make more serious gains and build on the foundation I have now got in place for 2007...So satisfying from that point of view for week 3. On the negative side, I once again failed to do any reps this week, which is very disappointing, have got to somehow, get through work quick, and organise my busy affairs, in such a way as to find some times to get to the track, in the coming weeks. I need to really crank up some regular weekly reps, in April,May and early June as well as keep long ones ticking over if I want to PB in the 2007 Perth Marathon. Have 13 weeks until the big day, so about 11-13 weeks to get it right for that race, and hope our baby boy doesnt come 2 weeks early....

Getting my Perth Marathon plans on track???

So some revaluated goals for 2007....my work and our baby boy (due to be born late July or early August) are very high priorities this year...but might as well set some big goals, cos if you aim at nothing you hit it very easily...


2007 goals;


GOAL ONE; Avoid any new major injuries.

GOAL TWO; Get some reps going with a view to targeting;

PB's or better still; sub 19 minute 5km, sub 38minute 10km, sub 1hr 30 HALF,
sub 3hr Marathon, sub 5 hours SIX INCH 45km



GOAL THREE; make a serious charge towards

SIX FOOT 45km on 8th March 2008!

GOAL FOUR; work on swimming and to a lesser extent cycling so as to be ready for a tilt at a Half Ironman Triathlon in 2008, or some shorter Triathlons in 2007/2008, or some adventure racing in 2008.


GOAL FIVE; improve my lifestyle,fitness,nutrition,commitment to training without negatively impacting on my marraige,family,work,relationship with God too much...as these things are more important to me than racing goals, but in some ways they feed off each other...i.e. if I am racing and training well the other things seem to go better...

So what races,training groups will I attempt to use me to motivate me towards these lofty goals...well to start the year I had a lot of races lined up but most of 'em I did not get to...so hopefully will get to more races this year.
In 2006 I only did the Burswood 5k,Matilda Bay 10k,John Forrest 12k,Bridges 10k,Freo Half,Perth Marathon and Six Inch 45km. Seven races is a little less...than the 8-10 races I did 2002-2005 see my racing2001-2005.. In 2006 I was very busy getting married and helping my wife get the house we are still renting operational...



ONE: run WAMC Hills run regularly on Saturday morning in Darlington...Did my first run with this group 10/3/07...

TWO: Ride Freeway bikehike 30km...done this in a small PB of 65min 51 on 18/3/07...
THREE: 1st April; Bridges 10k....done this in 49min 16 on 1/4/07...


As part of achieving GOAL FIVE, ensuring my most important priorities in life are not neglected (without these there is little reason to keep racing...) I made it to one of the talks at the CORNERSTONE WEEKENDwith my wife Kathryn and my youngest sister...part of strengthening/maintaining a good relationship with God is fellowshiping with other Christians and learning from good teachers of Gods Word. Cornerstone is awesome for this...also trying to get to my local church for the same purposes...

My 11th Bridges; 10km in about 49min 16

Sunday April 1st; Ran Bridges 10km race in 49minutes 16. HR 192 at end. 5km splits; 24.07/25.09. 1km splits; 4.15/4.36/ about 5.10/about 5.10/4.56 for first 5km Second 5km 1km splits of 5.01/5.02/5.48/4.52/4.26...

As has been the norm in the last year or two, I rushed to the start, and tried to get a good position early by running the first 1km strongly. Lack of reps, cardiovascular fitness meant that the 4.15 for the first 1km felt pretty hard, and every time I tried to run at the pace I wanted to (4-4.30's) I just couldn't handle it. Missed the 3km marker again! Duh! so unsure of my splist from 2km to 4km.
By 4km I knew that hitting sub 5 minutes a km was going to be more realistic, so settled in for another mediocre run with the aim of staying sub 50minutes for the 10km. My 5km split of 24.07 was ok, and confirmed that any plans of sub 45minutes today was not going to happen. I drank a little water, but mostly just used the drink stations to cool down. Conditions were almost perfect with just a gentle southerly wind. Ran with pretty much the same runners from 4km to the end, so found the right pace group for me today early on. Between 7km and 8km as we approached the Causeway I kinda lost the plot a bit blowing out to a shocking 5.48 1km split.
Just wasn't very motivated, and battling the poor fitness which meant I paid bigtime for any minor surge. After that 8km split of 39.58 I knew I had to hang tough a little and go hard in the last 2km if I wanted to stay under the 50minutes in my first 10km race since the Bridges 2006 race 12 months ago. So I accelerated up the slight rise onto the Causeway bridge, and set about ensuring I wasn't passed by anymore runners. Lengthened my stride on the small downhill coming off the Causeway onto Riverside Drive, and gradually increased my speed, while holding the bigger stride length, and was very happy to hit 9km in 44.50 with a 4.52 split to be back on track. Thought to myself then that another 4.50 will see me under the 50minutes....Made sure I was now passing runners regularly, and as we crossed to the other side of Riverside Drive I saw Dave give us a wave, and soon after put the pedal to the metal a little in the last 100 to 200m or so ensuring I mowed down a few more runners. Felt like I was running about 19 second 100m speed by the grass section at the finish. Quite pleased to do the last 1km in 4.26 which got me well under 50 minutes which my wristwatch made as 49min 16. A little surprised to get a heart rate of 192, considering it wasnt an allout sprint to the line, but only a 85% effort...Saw Daves sister Kate come through in 59 minutes which was great to see her break the hour mark after only a couple of races at this distance.
After catching up with Dave and family started the long trek over many roads to my car, with the lure of a mountain blast Powerade in my car something I was really looking forward to. Then back home to my heavily pregnant wife.

Look forward to seeing the official results and seeing how various others went.
At start of race they said Lauren Shelley (Aust rep in Commonwealth Games Marathon last year)was running after coming back from injury.

Great to finally get a race on the board. Need to really crank up the training though if I am to make any progress on times...
Next race I want to do is the 40miler, although I'd prefer to run it more as a training run and hopefully do the relay option as 64km is a bit far for me...

Others ahead are the Challenge 10km, Lake Joondalup 10km or 5km, Fremantle Half Marathon, and the Perth Marathon although I'll have to put a contingency plan in place with Kathryn (my wife) and I's baby boy due in late July.

heres hoping I can do a lot more races and sessions like the 5km ladder I did last weekend, and who knows I might just break into a better level of fitness required for good times in races. RHR was 53 today,and had some 48's earlier in the week. Going on past experiences I need Resting Heart rate to be about 43-46 at least to be in PB threatening fitness level.

No other training this week, been way too busy, did about 31 actionpacked hours at work this week, including some tough at times stuff in hills of Maylands, and a climb up 9 flights of stairs at one residential complex. I feel pretty strong from a muscular endurance level, just need to work on fitness a lot (i.e. lots of reps!), and build on the 22km run/long rides I have done so far this year......

Well it was a struggle but I managed to make it to the Bridges 10km and have a half-decent race. The time is poor/mediocre/pathetic, all of the previous descriptors, but at least i was under 50 minutes. Good to get some sub 5min per km racing on the board for my first 10km race in 12 months. Did a little better on sleep this week, which was important after not getting much in recent weeks. Somehow I have to breakthrough and get reps and long session happening, as its been utterly all over the shop,cactus, or more likely non-existent mostly this year. I will not do PB's if I just rely on my endurance from work, even though that is obviously helping significantly...
